FITNESS AND ETCFitness culture is a sociocultural phenomenon surrounding exercise and physical fitness. It is usually associated with gym culture, as doing physical exercises in locations such as gyms, wellness centres and health clubs is a popular activity. An international survey found that more than 27% of world total adult population attends fitness centres, and that 61% of regular exercisers are currently doing " gym-type" activities. Getting and maintaining physical fitness has been shown to benefit individuals' inner and outer health. Fitness culture has become highly promoted through modern technology and from the rising popularity of social media platforms. The word gymnastics is derived from the Greek word gymnazein which literally means " to exercise naked". In ancient Greece and Rome, a public place devoted to athletes training, called gymnasion (plural: gymnasia) for Greeks and palaestra (plural: palaestrae) for Romans existed in cities. Fitness was regarded as a concept shaped by two cultural codes: rationalization and asceticism; authenticity and hedonism, respectively. In Greece, gymnastic excellence was regarded as a noble and godly pursuit, and was included in a complete education. Gymnasiums became the center of the community, being associated with the arts, the study of logic, and a source of entertainment. Skilled athletes attained an elevated status and devoted their lives to becoming proficient in exercise. Both men and women participated in various gymnastic exercises. The series of activities include swimming, throwing, wrestling, jumping and weightlifting. After the Romans conquered Greece they developed the activities into a more formal sport and used their gymnasiums to prepare their legions for warfare. However, with the decline of the Roman empire people lost their interest in gymnastics and it now is only known as a form of entertainment. EXERCISES The benefits of exercise have been known since antiquity. Dating back to 65 BCE, it was Marcus Cicero, Roman politician and lawyer, who stated: " It is exercise alone that supports the spirits, and keeps the mind in vigor. " Exercise was also seen to be valued later in history during the Early Middle Ages as a means of survival by the Germanic peoples of Northern Europe.
More recently, exercise was regarded as a beneficial force in the 19th century. In 1858 Archibald MacLaren opened a gymnasium at the University of Oxford and instituted a training regimen for Major Frederick Hammersley and 12 non-commissioned officers. This regimen was assimilated into the training of the British Army, which formed the Army Gymnastic Staff in 1860 and made sport an important part of military life. Several mass exercise movements were started in the early twentieth century as well. The first and most significant of these in the UK was the Women's League of Health and Beauty, founded in 1930 by Mary Bagot Stack, that had 166, 000 members in 1937.
The link between physical health and exercise (or lack of it) was further established in 1949 and reported in 1953 by a team led by Jerry Morris. [158][159] Dr. Morris noted that men of similar social class and occupation (bus conductors versus bus drivers) had markedly different rates of heart attacks, depending on the level of exercise they got: bus drivers had a sedentary occupation and a higher incidence of heart disease, while bus conductors were forced to move continually and had a lower incidence of heart disease. BODYBUILDING Bodybuilding is the use of progressive resistance exercise to control and develop one's muscles (muscle building) by muscle hypertrophy for aesthetic purposes. It is distinct from similar activities such as powerlifting because it focuses on physical appearance instead of strength. An individual who engages in this activity is referred to as a bodybuilder. In professional bodybuilding, competitors appear in lineups and perform specified poses (and later individual posing routines) for a panel of judges who rank them based on symmetry, muscularity, size, conditioning, posing, and stage presentation. Bodybuilders prepare for competitions through the elimination of nonessential body fat, enhanced at the last stage by a combination of extracellular dehydration and carbo-loading, to achieve maximum muscular definition and vascularity; they also tan and shave to accentuate the contrast of their skin under the spotlights.
A bodybuilder performs the incline dumbbell press. Body building takes a great amount of effort and time to reach the desired results. A bodybuilder might first be able to gain 8–20 pounds (4–9 kg) per year, if he or she lifts for seven hours on a weekly basis. However, gains begin to slow down after the first two years to about 5–15 pounds (2–7 kg). After five years, gains can decrease to just 3–10 pounds (1–5 kg).
Some bodybuilders use anabolic steroids and other performance-enhancing drugs to build muscles and recover from injuries more quickly, but competitions sometimes ban using them because of the health risks or considerations regarding fair competition. Despite some calls for testing for steroids, the leading bodybuilding federation (National Physique Committee) does not require testing. The winner of the annual IFBB Mr. Olympia contest is generally recognized as the world's top male professional bodybuilder. Since 1950, the NABBA Universe Championships have been considered the top amateur bodybuilding contests, with notable winners such as Reg Park, Lee Priest, Steve Reeves, Arnold Schwarzenegger. PROFESSIONAL BODYBUILDING In the modern bodybuilding industry, the term " professional" generally means a bodybuilder who has won qualifying competitions as an amateur and has earned a " pro card" from their respective organization. Professionals earn the right to compete in competitions that include monetary prizes. A pro card also prohibits the athlete from competing in federations other than the one from which they have received the pro card. Depending on the level of success, these bodybuilders may receive monetary compensation from sponsors, much like athletes in other sports. NATURAL Due to the growing concerns of the high cost, health consequences, and illegal nature of some steroids, many organizations have formed in response and have deemed themselves " natural" bodybuilding competitions. In addition to the concerns noted, many promoters of bodybuilding have sought to shed the " freakish" perception that the general public has of bodybuilding and have successfully introduced a more mainstream audience to the sport of bodybuilding by including competitors whose physiques appear much more attainable and realistic.
In natural contests, the testing protocol ranges among organizations from lie detectors to urinalysis. Penalties also range from organization to organization from suspensions to strict bans from competition. It is also important to note that natural organizations also have their own list of banned substances and it is important to refer to each organization's website for more information about which substances are banned from competition. There are many natural bodybuilding organizations; some of the larger ones include: MuscleMania, Ultimate Fitness Events (UFE), INBF/WNBF, and INBA/PNBA. These organizations either have an American or worldwide presence and are not limited to the country in which they are headquartered. MENS PHYSIQUE Due to those who found open-bodybuilding to be " too big" or " ugly" and unhealthy, a new category was started in 2013. The first Men's Physique Olympia winner was Mark Wingson, who was followed by Jeremy Buendia for four consecutive years. Like open-bodybuilding, the federations in which bodybuilders can compete are natural divisions as well as normal ones. The main difference between the two is that men's physique competitors pose in board shorts rather than a traditional posing suit and open-bodybuilders are much larger and are more muscular than the men's physique competitors. Open-bodybuilders have an extensive routine for posing while the Physique category is primarily judged by the front and back poses. Many of the men's physique competitors are not above 200 lbs and have a bit of a more attainable and aesthetic physique in comparison to open-bodybuilders. Although this category started off slowly, it has grown tremendously, and currently men's physique seems to be a more popular class than open-bodybuilding. CLASSIC This is the middle ground of both Men's Physique and Bodybuilding. The competitors in this category are not nearly as big as bodybuilders but not as small as men's physique competitors. They pose and perform in men's boxer briefs to show off the legs, unlike Men's Physique which hide the legs in board shorts. Classic physique has only been around for 4 years now as it started in 2016. Danny Hester was the first classic physique Mr. Olympia and as of 2021, Chris Bumstead is the 3x reigning Mr. Olympia. PREPARATION BULKING AND CUTTING The general strategy adopted by most present-day competitive bodybuilders is to make muscle gains for most of the year (known as the " off-season" ) and, approximately 12–14 weeks from competition, lose a maximum of body fat (referred to as " cutting" ) while preserving as much muscular mass as possible. The bulking phase entails remaining in a net positive energy balance (calorie surplus). The amount of a surplus in which a person remains is based on the person's goals, as a bigger surplus and longer bulking phase will create more fat tissue. The surplus of calories relative to one's energy balance will ensure that muscles remain in a state of anabolism.
The cutting phase entails remaining in a net negative energy balance (calorie deficit). The main goal of cutting is to oxidize fat while preserving as much muscle as possible. The larger the calorie deficit, the faster one will lose weight. However, a large calorie deficit will also create the risk of losing muscle tissue.
The bulking and cutting strategy is effective because there is a well-established link between muscle hypertrophy and being in a state of positive energy balance. A sustained period of caloric surplus will allow the athlete to gain more fat-free mass than they could otherwise gain under eucaloric conditions. Some gain in fat mass is expected, which athletes seek to oxidize in a cutting period while maintaining as much lean mass as possible. CLEAN BULKING The attempt to increase muscle mass in one's body without any gain in fat is called clean bulking. Competitive bodybuilders focus their efforts to achieve a peak appearance during a brief " competition season". Clean bulking takes longer and is a more refined approach to achieving the body fat and muscle mass percentage a person is looking for. A common tactic for keeping fat low and muscle mass high is to have higher calorie and lower calorie days to maintain a balance between gain and loss. Many clean bulk diets start off with a moderate amount of carbs, moderate amount of protein, and a low amount of fats. To maintain a clean bulk, it is important to reach calorie goals every day. Macronutrient goals (carbs, fats, and proteins) will be different for each person, but it is ideal to get as close as possible. MUSCLE GROWN Bodybuilders use three main strategies to maximize muscle hypertrophy:
Strength training through weights or elastic/hydraulic resistance. Specialized nutrition, incorporating extra protein and supplements when necessary. Adequate rest, including sleep and recuperation between workouts. WEIGHT TRAINING Intensive weight training causes micro-tears to the muscles being trained; this is generally known as microtrauma. These micro-tears in the muscle contribute to the soreness felt after exercise, called delayed onset muscle soreness (DOMS). It is the repair of these micro-traumas that results in muscle growth. Normally, this soreness becomes most apparent a day or two after a workout. However, as muscles become adapted to the exercises, soreness tends to decrease.
Weight training aims to build muscle by prompting two different types of hypertrophy: sarcoplasmic and myofibrillar. Sarcoplasmic hypertrophy leads to larger muscles and so is favored by bodybuilders more than myofibrillar hypertrophy, which builds athletic strength. Sarcoplasmic hypertrophy is triggered by increasing repetitions, whereas myofibrillar hypertrophy is triggered by lifting heavier weight. In either case, there is an increase in both size and strength of the muscles (compared to what happens if that same individual does not lift weights at all), however, the emphasis is different.
Many trainees like to cycle between the two methods in order to prevent the body from adapting (maintaining a progressive overload), possibly emphasizing whichever method more suits their goals; typically, a bodybuilder will aim at sarcoplasmic hypertrophy most of the time but may change to a myofibrillar hypertrophy kind of training temporarily in order to move past a plateau. However, no real evidence has been provided to show that trainees ever reach this plateau, and rather was more of a hype created from " muscular confusion". NUTRITION The high levels of muscle growth and repair achieved by bodybuilders require a specialized diet. Generally speaking, bodybuilders require more calories than the average person of the same weight to provide the protein and energy requirements needed to support their training and increase muscle mass. In preparation of a contest, a sub-maintenance level of food energy is combined with cardiovascular exercise to lose body fat. Proteins, carbohydrates and fats are the three major macronutrients that the human body needs in order to build muscle. The ratios of calories from carbohydrates, proteins, and fats vary depending on the goals of the bodybuilder.
Carbohydrates Carbohydrates play an important role for bodybuilders. They give the body energy to deal with the rigors of training and recovery. Carbohydrates also promote secretion of insulin, a hormone enabling cells to get the glucose they need. Insulin also carries amino acids into cells and promotes protein synthesis. Insulin has steroid-like effects in terms of muscle gains. It is impossible to promote protein synthesis without the existence of insulin, which means that without ingesting carbohydrates or protein—which also induces the release of insulin—it is impossible to add muscle mass. Bodybuilders seek out low-glycemic polysaccharides and other slowly digesting carbohydrates, which release energy in a more stable fashion than high-glycemic sugars and starches. This is important as high-glycemic carbohydrates cause a sharp insulin response, which places the body in a state where it is likely to store additional food energy as fat. However, bodybuilders frequently do ingest some quickly digesting sugars (often in form of pure dextrose or maltodextrin) just before, during, and/or just after a workout. This may help to replenish glycogen stored within the muscle, and to stimulate muscle protein synthesis.
Protein
Protein milkshakes, made from protein powder (center) and milk (left), are a common supplement The motor proteins actin and myosin generate the forces exerted by contracting muscles. Cortisol decreases amino acid uptake by muscle and inhibits protein synthesis. [56] Current recommendations suggest that bodybuilders should consume 25–30% of protein per total calorie intake to further their goal of maintaining and improving their body composition. This is a widely debated topic, with many arguing that 1 gram of protein per pound of body weight per day is ideal, some suggesting that less is sufficient, while others recommending 1. 5, 2, or more. It is believed that protein needs to be consumed frequently throughout the day, especially during/after a workout, and before sleep. There is also some debate concerning the best type of protein to take. Chicken, turkey, beef, pork, fish, eggs and dairy foods are high in protein, as are some nuts, seeds, beans, and lentils. Casein or whey are often used to supplement the diet with additional protein. Whey is the type of protein contained in many popular brands of protein supplements and is preferred by many bodybuilders because of its high biological value (BV) and quick absorption rates. Whey protein also has a bigger effect than casein on insulin levels, triggering about double the amount of insulin release. That effect is somewhat overcome by combining casein and whey.
Bodybuilders were previously thought to require protein with a higher BV than that of soy, which was additionally avoided due to its alleged estrogenic (female hormone) properties, though more recent studies have shown that soy actually contains phytoestrogens which compete with estrogens in the male body and can block estrogenic actions. Soy, flax, and other plant-based foods that contain phytoestrogens are also beneficial because they can inhibit some pituitary functions while stimulating the liver's P450 system (which eliminates hormones, drugs, and waste from the body) to more actively process and excrete excess estrogen.
Meals Some bodybuilders often split their food intake into 5 to 7 meals of equal nutritional content and eat at regular intervals (e. g., every 2 to 3 hours). This approach serves two purposes: to limit overindulging in the cutting phase, and to allow for the consumption of large volumes of food during the bulking phase. Eating more frequently does not increase basal metabolic rate when compared to 3 meals a day. While food does have a metabolic cost to digest, absorb, and store, called the thermic effect of food, it depends on the quantity and type of food, not how the food is spread across the meals of the day. Well-controlled studies using whole-body calorimetry and doubly labeled water have demonstrated that there is no metabolic advantage to eating more frequently. REST Although muscle stimulation occurs when lifting weights, muscle growth occurs afterward during rest periods. Without adequate rest (48 to 72 hours) and sleep (6 to 8 hours), muscles do not have an opportunity to recover and grow. Additionally, many athletes find that a daytime nap further increases their body's ability to recover from training and build muscles. Some bodybuilders add a massage at the end of each workout to their routine as a method of recovering. SPORT NUTRITION Sports nutrition is the study and practice of nutrition and diet with regards to improving anyone's athletic performance. Nutrition is an important part of many sports training regimens, being popular in strength sports (such as weightlifting and bodybuilding) and endurance sports (e. g. cycling, running, swimming, rowing). Sports nutrition focuses its studies on the type, as well as the quantity of fluids and food taken by an athlete. In addition, it deals with the consumption of nutrients such as vitamins, minerals, supplements and organic substances that include carbohydrates, proteins and fats. FACTORS INFLUENCING NUTRITIONAL REQUIREMENTS Differing conditions and objectives suggest the need for athletes to ensure that their sports nutritional approach is appropriate for their situation. Factors that may affect an athlete's nutritional needs include type of activity (aerobic vs. anaerobic), gender, weight, height, body mass index, workout or activity stage (pre-workout, intro-workout, recovery), and time of day (e. g. some nutrients are utilized by the body more effectively during sleep than while awake). Most culprits that get in the way of performance are fatigue, injury and soreness. A proper diet will reduce these disturbances in performance. The key to a proper diet is to get a variety of food, and to consume all the macro-nutrients, vitamins, and minerals needed. According to Eblere's article (2008), it is ideal to choose raw foods, for example unprocessed foods such as oranges instead of orange juice. Eating foods that are natural means the athlete is getting the most nutritional value out of the food. When foods are processed, the nutritional value is normally reduced. ANAEROBIC During anaerobic exercise, the process of glycolysis breaks down the sugars from carbohydrates for energy without the use of oxygen. This type of exercise occurs in physical activity such as power sprints, strength resistances and quick explosive movement where the muscles are being used for power and speed, with short-time energy use. After this type of exercise, there is a need to refill glycogen storage sites in the body (the long simple sugar chains in the body that store energy), although they are not likely fully depleted.
To compensate for this glycogen reduction, athletes will often take in large amounts of carbohydrates, immediately following their exercise. Typically, high-glycemic-index carbohydrates are preferred for their ability to rapidly raise blood glucose levels. For the purpose of protein synthesis, protein or individual amino acids are ingested as well. Branched-chain amino acids are important since they are most responsible for the synthesis of protein. According to Lemon et al. (1995) female endurance runners have the hardest time getting enough protein in their diet. Endurance athletes in general need more protein in their diet than the sedentary person. Research has shown that endurance athletes are recommended to have 1. 2 to 1. 4 g of protein per kg of body weight in order to repair damaged tissue. If the athlete consumes too few calories for the body's needs, lean tissue will be broken down for energy and repair. Protein deficiency can cause many problems such as early and extreme fatigue, particularly long recovery, and poor wound healing. Complete proteins such as meat, eggs, and soy provide the athlete with all essential amino acids for synthesizing new tissues. However, vegetarian and vegan athletes frequently combine legumes with a whole grain to provide the body with a complete protein across the day's food intake. A popular combination being rice and beans.
Spada's research on endurance sports nutrition (2000) and where the types of carbohydrates come from will be explained. He advises for carbohydrates to be unprocessed and/or whole grains for optimal performance while training. These carbohydrates offer the most fuel, nutritional value, and satiety. Fruits and vegetables contribute important carbohydrate foundation for an athlete's diet. They provide vitamins and minerals that are lost through exercise and later needed to be replenished. Both fruits and vegetables improve healing, aid in recovery, and reduce risks of cancer, high blood pressure, and constipation. Vegetables offer a little more nutritional value than fruits for the amount of calories, therefore an athlete should strive to eat more vegetables than fruits. Dark-colored vegetables usually have more nutritional value than pale colored ones. A general rule is the darker the color the more nutrient dense it is. Like all foods, it is very important to have a variety. To get the most nutritional value out of fruits and vegetables it is important to eat them in their natural, unprocessed form without added nutrients or sugar.
Often in the continuation of this anaerobic exercise, the product from this metabolic mechanism builds up in what is called lactic acid fermentation. Lactate is produced more quickly than it is being removed and it serves to regenerate NAD+ cells on where it's needed. During intense exercise when oxygen is not being used, a high amount of ATP is produced and pH levels fall causing acidosis or more specifically lactic acidosis. Lactic acid build up can be treated by staying well-hydrated throughout and especially after the workout, having an efficient cool down routine and good post-workout stretching.
Intense activity can cause significant and permanent damage to bodily tissues. In order to repair, vitamin E and other antioxidants are needed to protect muscle damage. Oxidation damage and muscle tissue breakdown happens during endurance running so athletes need to eat foods high in protein in order to repair these muscle tissues. It is important for female endurance runners to consume proper nutrients in their diet that will repair, fuel, and minimize fatigue and injury. To keep a female runner's body performing at its best, the ten nutrients need to be included in their diets. AEROBIC Aerobic exercise is also known as cardio because it is a form of cardiovascular conditioning. This includes exercises such as running, cycling, swimming and rowing. Athletes involved in aerobic exercise are typically looking to increase their endurance. These athletes are training their slow twitch muscle fibers to be better at taking in oxygen and getting it to their muscles. This is done by two mechanisms, glycolysis and aerobic respiration. Anaerobic glycolysis is also referred to as the " short term energy system", and is mostly used for high-intensity training, such as sprinting, and any sports which require quick bursts of speed. Slow twitch muscles are smaller in diameter and are slow to contract. These fibers don’t store much glycogen, instead they use lipids and amino acids to generate energy. With a high concentration of myoglobin that stores oxygen, the slow twitch muscle fibers have plenty of oxygen to function properly. These factors help make slow twitch muscle fibers fatigue resistant so athletes can have endurance in their sport. There are many options for supplements that athletes can take to assist with endurance like glycerol and guarana. SUPPLEMENTS Dietary supplements contain one or more dietary ingredients (including vitamins; minerals; amino acids; herbs or other botanicals; and other substances) or their constituents is intended to be taken by mouth as a pill, capsule, tablet, or liquid. Athletes may choose to consider taking dietary supplements to assist in improving their athletic performance. There are many other supplements out there that include performance enhancing supplements (steroids, blood doping, creatine, human growth hormone), energy supplements (caffeine), and supplements that aid in recovery (protein, BCAAs). ENERGY SUPPLEMENTS Athletes sometimes turn to energy supplements to increase their ability to exercise more often. Common supplements to increase an athlete's energy include: Caffeine, Guarana, Vitamin B12, and Asian ginseng. Guarana is another supplement that athletes take to enhance their athletic ability, it is frequently used for weight loss and as an energy supplement.
Caffeine, a common energy supplement, can be found in many different forms such as pills, tablets or capsules, and can also be found in common foods, such as coffee and tea. A 2009 study from the University of Texas reports that caffeinated energy drinks decrease sporting performance. They found that after drinking an energy drink, 83% of participants improved their physical activity parameters by an average of 4. 7%. This was attributed to the effects of caffeine, sucrose and Vitamin B in the drink - however scientific consensus does not support the efficacy of using Vitamin B as a performance enhancer. To explain the performance improvement the writers report an increase in blood levels of epinephrine, norepinephrine and beta-Endorphin. The adenosine receptor antagonism of caffeine accounts for the first two, while the latter is accounted for by the Neurobiological effects of physical exercise.
Caffeine has been around since the 1900s and became popularly used in the 1970s when its power of masking fatigue became highly recognized Similarly, the caffeine found in energy drinks and coffee shows an increased reaction performance and feelings of energy, focus and alertness in quickness and reaction anaerobic power tests. In other words, consuming an energy drink or any drink with caffeine increases short time/rapid exercise performance (like short full-speed sprints and heavy power weight lifting). Caffeine is chemically similar to adenosine, a type of sugar that helps in the regulation of important body processes, including the firing of neurotransmitters. Caffeine takes the place of adenosine in your brain, attaching itself to the same neural receptors affected by adenosine, and causing your neurons to fire more rapidly, hence caffeine's stimulating effects.
Carbohydrates are also a very common form of energy supplements, as all sugars are carbohydrates. Products like Gatorade and Powerade are formulated with simple sugars such as sucrose and dextrose. Carbohydrates are necessary as they maintain blood glucose levels and restore muscle glycogen levels. RECOVERY SUPPLEMENTS Common supplements to help athletes recover from exercising include protein and amino acid supplements. The main use for athletes to take dietary proteins are for hormones, oxygen transport, cellular repair, enzymes and conversion to fuel. The intake of protein is a part of the nutrient requirements for the normal athlete and is an important component of exercise training. In addition, it aids in performance and recovery. Dietary protein intake for well-trained athletes should occur before, during and after physical activity as it is advantageous in gaining muscle mass and strength. However, if too much protein and amino acid supplements is consumed it can be more harmful to the body than it is beneficial; health risks include: dehydration, gout, calcium loss, liver, renal damage, diarrhea, bloating, and water loss. A bountiful protein diet must be paired with a healthy, well-rounded meal plan and regular resistance exercise. Characteristics of this particular diet include the type of exercise, intensity, duration and carbohydrate values of diet. The most effective way to secure the natural nutrients required by the body for optimum health and physiological performance is by consuming vitamins, minerals, proteins, fats, sugars and carbohydrates, which can be procured from fresh fruits and vegetables.
Post-exercise nutrition is an important factor in a nutrition plan for athletes as it pertains to the recovery of the body. Traditionally, sports drinks such as Gatorade and Powerade, are consumed during and after exercise because they effectively rehydrate the body by refueling the body with minerals and electrolytes. Electrolytes regulate the body's nerve and muscle function, blood pH, blood pressure, and the rebuilding of damaged tissue. These types of drink are commonly made of glucose and sucrose in water and has been seen to improve the football players' performance.
A substitute for sports drinks is milk, which contains many electrolytes, nutrients and other elements that help to make it an effective post-exercise beverage. It is true that milk helps replace fluids and electrolytes lost after the athlete has worked out. A recovery drink is supposed to replenish the sugar lost, and help recover the muscles to be able to workout at full intensity by the next time they workout. When compared to plain water or sports drinks, research supported by the Dairy and Nutrition Council suggests that chocolate milk is more effective at replacing fluids lost through sweat and maintaining normal body fluid levels. Athletes drinking chocolate milk following exercise-induced dehydration had fluid levels about 2 percent higher (on initial body mass) than those using other post-exercise recovery beverages. These results allowed for prolonged performance, especially in repeated bouts of exercise or training. PERFORMANCE-ENHANCING SUPPLEMENTS In the extreme case of performance-enhancing supplements, athletes, particularly bodybuilders may choose to use illegal substances such as anabolic steroids.
